Over the years I have used MANY pre workout drinks. Some terrible, some really good but very few were PHENOMENAL. I was at the gym and the manager asked me if I wanted some samples of some pre workout mixes he had gotten in the mail. So I dug through them and one really caught my eye. Contraband

Contranband, by Iron Forged Nutrition! I gave this pre workout sup a try for 4 weeks. I took 1 scoop at first just to make sure I could handle it. It was pretty good for 1 scoop, but later increased it to 2 scoops and it was perfect for me. I suggest everyone start off at 1 scoop just to make sure you can handle this product. MuscleTech PHASE 8

First of all a HUGE thank you to MuscleTech for send me a tub of their PHASE 8 protein powder. I got this protein in the mail and was really excited to give it a try. I had several ways in mind that I wanted to try this protein. I havent had a whey protein shake in over a year, so this product had to deliver big time. Im not a fan of whey protein only because most make me feel bloated, full of gas, upset stomach or they taste like crap. I can honetly say there are only 3 brands that I truly like.

Ok, my first serving of this was going to be post workout. I mixed 2 scoops with 1 scoop dextrose and shook it up. It mixed perfectly, no clumps. Then the firt taste... I was sure this was going to be just another crappy drink but I was very impressed! The flavor was damn good! Not to strong, not to weak, not over powering at all. The flavor was PERFECT. I drank it slowly so that I could enjoy this amazing flavor. Guess what? NO bloat, NO gas, NO upset stomach and NO bad flavor! I finished it off and felt great, satisfied and full but not "stuffed" like i got with other brands.

Next up, I made my protein pancakes with it. Here is the recipe:

1 scoop PHASE 8
3/4 cup oatmeal
2 tbls cinnamon
(blend these up in a magic bullet to make a powder)
egg whites
*cook like pancakes, top with peanut butter and blueberries

The pancakes turned out great!! Flavor again was perfect! VERY tasty way to enjoy my pancakes.

IIFYM (If It Fits Your Macros) – The Flexible Diet (Part I)

Here is part 1 to the IIFYM article that was Written by: Omar Aldabel & Ediz Ozturk I found this information to be a big help and a big relief to my dieting troubles.












Whether you’re a competitive bodybuilder, a regular gym rat or someone just beginning their journey into the world of fitness; chances are you’ve seen the phrase “If It Fits Your Macros” (a.k.a IIFYM) thrown around on social networking sites and fitness related websites. If you have, you’ve also probably seen the controversy this topic can create between fitness gurus. So, who do you believe? The guy with the ripped 6 pack who preaches eating 6 – 8 meals a day consisting of chicken, broccoli and brown rice? Or the other guy with the 6 pack who claims you can get the same results while still enjoying the foods you love? Do both methods really work? Are calories really a calorie?











So, we here at Do You Even have decided to settle it once and for all; in this comprehensive four part series we will not only cover the who, how and why of IIFYM, we will also create an in-depth guide on how to implement IIFYM to cut, bulk or maintain your body in order to help you get that physique you’ve always wanted.







What is a macro-nutrient?

Macro-nutrients are nutrients that provide calories or energy. Nutrients are substances needed for growth, metabolism, and for other body functions. Since “macro” means large, macro-nutrients are nutrients needed in large amounts. There are three macro-nutrients:
  • Carbohydrate
  • Protein
  • Fat

What is a micro-nutrient?

Unlike macro-nutrients which are needed in bigger amounts micro-nutrients are only needed in small amounts within your diet. Theses nutrients help your organs grow.
  • Vitamins
  • Minerals

Is a calorie really a calorie?

Thermodynamics dictate that a calorie is a calorie regardless of the macro-nutrient composition of the diet


So now that we’ve covered the basics, What is If It Fits Your Macros (IIFYM)?


IIFYM is a flexible dieting approach where you disregard arbitrary food labels such as “junk food” and “clean food” and focus on your total caloric intake (calories in versus calories out), your daily set macro-nutrient targets (your fats, carbs, protein), and your micro-nutrient goals (your vitamins and minerals) in order to achieve your desired body composition.
However, we should mention that IIFYM is about fitting your ‘macros’, not your ‘micros’, so it’s very much possible to achieve your desired body composition whilst disregarding your micro-nutrient intake. However for health benefits it’s generally advised that you fill your vitamins and minerals for the day.
If your lacking behind with your micro-nutrient intake, a multi-vitamin is a good stepping stone to hit those targets.


Why would I use IIFYM?

Now, some of you may be thinking, “Why would I use IIFYM? I enjoy eating grilled chicken, steamed broccoli and brown rice 6 times a day!”

How and why IIFYM works?

How can a burger from McDonalds be equivalent to a meal of chicken, brown rice and cashews? It’s quite simple, your body does not recognize whether the food your eating is ‘clean’ or ‘junk’. It will only recognize food’s for it’s nutrients, such as proteins, fats or carbohydrates.



For example; a McDonalds Seared Grand Chicken Burger is worth 501 calories which consists of 35.3g of protein, 15g of fat and 53.4g of carbohydrates.
Whereas, 130g of chicken, 25g of cashews and 120g boiled white rice is worth 520 calories which consists of 16.5g of fat, 55.2g of carbs and 37.9g of protein.
When you consume either of these meals, your body processes the food based on the macro-nutrient values (which you can see are extremely similar) and will yield the EXACT same effects on your body composition. These results are solely on body composition and do not take into account the micro-nutrients which your body needs in order to maintain your health. You can always opt for a multi-vitamin or try to fit foods into your macros with higher micro-nutritional values to help balance the ‘processed’ or ‘junk’ foods consumed.



Now, I’m sure that some of you will be asking, “What about the different types of fats in these meals? The burger will be higher in unhealthy saturated fats while the traditional meal will be much higher in the healthy unsaturated fats.” (Probably not in so many words, but you get the picture)



However, recently in the U.S, a professor of human nutrition decided to lose weight purely through calorie counting disregarding the rest of the nutritional values of the foods he consumed.



He spent 10 weeks in a caloric deficit and consumed “a steady stream of…Hostess and Little Debbie snacks…Doritos chips, sugary cereals and Oreos.” Here’s the most interesting bit of all, “You might expect other indicators of health would have suffered. Not so. Haub’s “bad” cholesterol, or LDL, dropped 20% and his “good” cholesterol, or HDL, increased by 20%. He reduced the level of triglycerides, which are a form of fat, by 39%.”²



His results clearly showed that being overweight is what causes the majority of these effects, rather than the nutritional value of the foods consumed.

Exchange ... Fat  for Muscle? Yes, you can,  and it's FINALLY HERE!





Obviously there are few individuals on this planet that would say no to the  opportunity to exchange fat for muscle. Enhancing the body's ability to utilize  fat stores as a source of calories usually means a decreased diet that reduces  calorie intake to a point where less calories are ingested than the body burns  daily.  Unfortunately, with this low calorie environment comes a "catabolic  environment" in which needed daily calories also come from the breaking down of  lean tissue (like muscle and connective tissue). What if it was possible to use  fat stores as a source of calories without losing lean tissue during low calorie  dieting? Now, imagine a magic pill that allowed you to use fat calories to build  and repair lean tissue without a reduced caloric intake?

It's Been  Done Already?
In an interesting study performed at The  University of Iowa on mice (1), researchers found that a natural compound found  in the waxy coating of apple peels had beneficial effects upon body composition.  According to Dr. Christopher Adams and colleagues, the benefits appear to be due  to the administration of the apple peel compound known as ursolic acid. The  project started when Adams and colleagues researched and identified 63 genes  that change in response to fasting. These genes are the same in both people  and mice. Then the team quantified an additional 29 genes that change their  expression in muscles tissue of people who are fasting and those with spinal  cord injuries. Next step is obvious, the team of researchers evaluated over  1,300 small molecules eventually zeroing in on ursolic acid as a compound that  might counteract muscle atrophy (muscle wasting).

Dr. Adam's and colleague's research findings  showed: The study showed that effects of ursolic  acid on muscle in normal mice were accompanied by reductions in their body fat,  fasting blood glucose, cholesterol and fats called triglycerides. 

Ursolic acid inhibited muscle atrophy in fasting mice. However,  without ursolic acid, fasting in mice reduced muscle weight by 9%. Providing  fasting mice with dietary ursolic acid increased their muscle weight by 7%.  Metformin had no effect on muscle atrophy in fasting mice. 

Ursolic acid also induced muscle growth  (hypertrophy) in normal mice. Mice on a diet containing ursolic acid had larger  skeletal muscles and skeletal muscle fibers and increased grip strength compared  to those on a normal diet.

The problem with Ursolic acid is that it is LESS than 1% bio-available! ALRI fixed  that!

I had the pleasure of trying the NSD Powerball and wanted to share my experience with it here on my blog. I'll cover the basics of this amazing device first and then go into a little more detail.

The RAM!

The wonderful folks over at Anderson Powerlifting sent me a totally bad ass training device. It's called The Super RAM. The Super Ram is a training device for the bench that helps protect the shoulders and aids in support of the bench press movement. This was my very first time ever using such a product so I was a bit nervous but was I ever impressed!

At my last meet I RAW bench pressed 355lbs. I then took about 2 weeks off then began training again. I did a few warm up sets then started going heavy. I put the RAM on and got 365lbs EASY. Here's the video:



After this set I felt really strong and confident so I raised the weight to 385lbs. I have never benched 385lbs before in my life. Here' the video

Over Training... is it happening to you?


What exactly is over training? Well, by definition it means "A state of chronic decrement in performance and ability to train in which restoration may take several weeks, months or even years." So, are you over training and if so how do you know? And most importantly, how do you fix it?

First of all lets discuss the common signs of over training. Here is a list of the most common symptoms of over training.

Chronic Fatigue
Injury
Sore Joints and Muscles
Lack of Ability to get a Pump
Lack of Desire to Train
Strength Loss
Lack of Appetite
Weight Loss
Insomnia
Depression
Sickness- Constant Runny Nose
Moody - Mood swings
Lack of Sex Drive




As you can see the list has quite a few symptoms, most people have no idea what over training is and what the signs are so the list above should be a huge help.

Here are some of the most common mistakes that most people make that lead to over training:

Train Everyday: We all love the pump we get from a workout. It is a very addictive feeling and often leads us into the world of training to much. Training results in microscopic tears in the muscles that will only recover and grow when you have rested and given your body the proper nutrients it needs outside of the gym. If you don't spend enough time outside the gym resting and eating properly your body will never recover and make those gains you've worked so hard for.


Train Muscles Too Frequently: I would dare to say that 99% of those that are new to training hit chest and arms way too much and way too often. In their quest to have a huge chest and big ol'GUNS they train them all the time. Without adequate recovery time outside the gym your muscle size and strength will not increase and in the case of an over trained muscle most of the time it will atrophy or lose strength and size. Give your muscles at least 72 hours of rest before hitting them again.


Too Many Sets Per Muscle Group: More does NOT equal better. MORE does not equal faster results. You need to know what the basics are, a baseline. A baseline for the average natural lifter for the amount of working sets for the main muscle group:

Legs (Hams/Quads) 12-15 Working Sets
Back 12 Working Sets
Chest 10-12 Working Sets
Shoulders 9 Working Sets
Biceps 4-6 Working Sets
Triceps 4-6 Working Sets
Calves 4-6 Working Sets
Forearms 2-4 Working Sets




To better explain lets use shoulder. It says 9 working sets. What that means for example is take 3 exercises and preform 3 sets of each exercise. Based on your goals the reps will vary.


Improper Nutrition: There are some staples about your nutrition that you need to know to make sure that your body is getting the right fuel to recover and make muscle gains. A quality balance of Protein, Carbs and Fat are essential and can not be overlooked! You have increased your activity level in the form of proper weight training so now your body needs the proper amount of protein, carbs and healthy fats to recover and grow from those workouts. Bad nutrition equals bad results in the gym.



Lack Of Sleep: Nothing will affect your recovery from a hard workout and send your body into over training mode faster than a lack of sleep. When you sleep your body releases most of its human growth hormones (HGH). HGH is a critical hormone in the recovery process and without adequate HGH your body is missing out on a very important hormone for the recovery and growth. I cant stress enough the importance of a good nights sleep! We do not grow in the gym we grow while we sleep/rest.


Improper Training Split: Most trainers think that they have hit a sticking point or Plateau but actually they have been over training muscles because of a lack of knowledge on how to make an effective training split. When making your own training split you have to realize, direct training of some muscle groups results in the indirect training of others.

For Example:
When performing any kind of press for chest you are directly working the pecs but indirectly working your triceps.

When performing any kind of pulling exercise for your back you are directly working the back but indirectly working your biceps and forearms.

Dead lifts recruit your entire back but indirectly recruit your legs and forearms and Squats recruit all leg muscles but also indirectly recruit your lower back.

Now you're asking yourself "How do I create an effective training spilt and make sure that I don't fall victim to over training my muscle groups?" Muscle groups, which are indirectly trained by another muscle group should never be worked the day before or after that muscle group. For example: Triceps should never be trained the day before or after chest or shoulders. It is fine to train them in the same workout because once you are done training both muscles will get adequate time to rest, recover and grow.


Here is a basic sample training split:


Day 1: Chest/Triceps
Day 2: Back/Biceps
Day 3: Legs/Calves
Day 4: Shoulder/Arms
Day 5: Off
Day 6: Off
Day 7: Repeat



It is crucial that you design a workout based on your goals and follow the guidelines above. To much can and often does equal to very little gains. A good routine, a solid diet and proper sleep will help you recover and feed those muscles and prepare them for the next workout.

Top 5 Best Back Exercises

Have you ever wondered what the BEST exercises were for your back? Which exercises are the best for adding width and thickness? I wanted to share my findings on this subject with all of you. This will take a lot of the guess work out of your back training!



5. Lat Pulldowns




Research has shown that grip width, rather narrow, wide or medium, is not a factor in recruiting muscle fibers, and pulling it down in front is far more effective than behind your head (which by the way is very dangerous and can cause rotator cuff damage when combined with other exercises.) This movement hits the bulk of your latissimus dorsi which is responsible for increasing the appearance of back width. Adding a pause for 2 or more seconds to the negative or rising portion of the lift will also go a long way in recruiting muscle fibers. A nice little BURN for you. This movement doesn’t do much for back thickness though.


4. Deadlifts


Dead lifts are one of the best back exercises for increasing strength and trunk stabilization which will aid you in your efforts for every other lift. Dead lifts are hard work and are usually done at the end of a workout.
 
 
3. Bent Over Barbell Rows


The proper form for this movement is to bend your knees, keep your chest and head up, but lower your trunk to below 45 degrees. The weight should be light enough for you to raise the bar as high as the upper part of your abdomen. It will activate your lats, rhomboids, traps etc. The Barbell Row is a solid back exercise and will add some nice size to your back.
 
 
2. T-Bar rows



Look at any back training videos from any great bodybuilder and you’ll notice that their weapon of choice for adding back thickness is the T-bar row. It is far superior to any other exercises in terms of activating your mid-lower traps, rhomboids, and inner lats. It also hits the rear dealts and nothing compares to it for adding thickness.


1. Pull-Ups/Weighted Pull-Ups


Thats right! This is one of the oldest and most undisputed kings of the back exercises. There are many variations to this exercise but the proper form that makes it king is with a pronated grip using your own body weight with added weight if possible. The pull-up is king of all back exercises, and is considered by many as the best back exercise, period. No other exercise will fry your lats like a pull up!

Get your booty back!

Ok, this post is mainly for the ladies. Ever wondered what the best exercises for a nice round booty were? Well, I decided to post a few that I know work and have seen great results with in the women that I train when we used these exercises.

There isnt a magical workout or movemnt, just basic stuff really. Now, keep in mind these exercises are to focus on the butt and a little on the hamstrings. The Glutes (your butt) tie into the hamstrings and both really need to be worked in order to bring out that nice round and firm booty.

I suggest 3 sets of 10 to 12 reps with about 30 to 45seconds rest between sets. These movements will really burn the muscles and build a nice rump. Keep in mind, NO exercise routine will get the fat off of you, DIET does that, so please follow a balanced diet while training.

Again, these movements are focused on the glutes and these exercises should not replace a normal leg workout.

15 Minute Killer Cardio Challenge for Women

Get Optimal Results with Morning Cardio by Tim Wescott

I found this article on cardio today and had to share it with all of you that follow my Blog. I found this information to be priceless! Please enjoy this article, I know I did!


"I’m here to say they are off base in this approach to losing body fat, and I will tell you why. As bodybuilders, most of us endeavor to eat 5-6 meals a day, spaced out over three hour intervals. This helps to keep blood sugar levels stable, keeps us in an anabolic state by maintaining a positive nitrogen balance, aids in better digestion and assimilation, and also helps to keep the waistline smaller, as most of the meals should not be big meals, per se’!

The Catabolic State:
After sleeping all night for 6-8 hours, or whatever amount is required for you personally, the body, upon arising in the morning, is in a very catabolic state. This means a state of negative nitrogen balance, something no bodybuilder wants. To perform cardio at this time, on an empty stomach, creates a further state of catabolism, thus resulting in muscle breakdown, and muscle tissue loss. The exact opposite of what bodybuilding is all about! It’s true that blood sugar levels are low in the morning, but so are amino acids, the building blocks of protein.

Morning Cardio:
If you must do cardio in the morning… no big deal, just make sure to have a protein drink, or a light protein meal, 45-60 minutes before the aerobic session. Your first priority in the morning, after fasting all night during sleep, should be to feed the body protein and carbs, thus restoring the body to an anabolic state once again. You always want to remain in this anabolic state, if possible, that’s why we eat every three hours or so.

Optimal Timing?
In my opinion, the best time to do cardio is after you workout with the iron. Performing your cardio workout after training with the weights, is the most ideal time to burn fat. The reasoning behind this thinking is that during your weight training workout you are using glucose, and stored glycogen, as fuel for energy. Glucose and glycogen are sugars, and sugars are carbs. You want to use carbs as fuel for your training ideally, to sustain you throughout the workout. After you are done training, your glucose and glycogen levels are obviously depleted, thus making this the perfect time to perform your cardio, and to use stored fat as fuel. At this time, if you are on a high protein diet, as most bodybuilders are, or should be, the body will burn fat as fuel, to help get you through the cardio session.

Type Of Cardio:
Keep the cardio intense and brief, or the body will once again go into a catabolic state and use protein for fuel literally eating your hard earned muscle tissue alive. Doing too much cardio is detrimental. The type of cardio that you perform is up to you, but I would recommend doing 15-20 minutes of “High Intensity Interval Training.” Hereafter known as HIIT!! HIIT cardio involves an all out burst of effort for about a minute, followed by a cool down pace, also for a minute or so, or until the heart rate slows down substantially. As I stated above, 15-20 minutes of HIIT is great and usually enough for most people. I personally wouldn’t go over 30 minutes tops.

Why HIIT is good!
One of the advantages of performing HIIT cardio is that it accomplishes more in a shorter time period. Another more important benefit, is that it raises the heart rate and the metabolism. Your metabolism stays elevated long after your cardio session is done. This enables the body to keep on burning more fat just by going through your normal daily routine! I call this effect the “After burn”!! I use an Elliptical Trainer most of the time, and I find by using this particular apparatus, I burn over twice as many calories using HIIT, over more traditional methods I have employed in the past. The Elliptical Trainer also has virtually no impact on the feet, hips, or knees.

Conclusion:
So there it is, my take on doing AM cardio, and why I think it should not be done on an empty stomach. Try it out and lose some of that excess body fat, while retaining your hard earned muscle, you’ll be glad you did!!"
